The Muscle Full Effect Explained

Two credible sources published within weeks of each other said opposite things about protein.

One argued that adults should roughly double their intake. The other found that adding protein to the diets of healthy older adults changed nothing at all.

Both are correct. The reason comes down to a documented biological limit called the muscle full effect, and a second problem it creates that most protein advice skips over entirely.

Why Do Some Studies Say Protein Builds Muscle And Others Say It Does Not

which is it? A lot or a little protein to maximize muscle?

Both findings hold up because they measure different situations: one measures protein intake on its own, the other measures protein combined with a training stimulus.

In June 2026, a perspective paper in Frontiers in Nutrition argued that current protein guidelines were built to prevent deficiency rather than to support long-term health, and proposed intakes up to roughly 1 gram per pound of body weight.

Around the same time, researchers at Tufts published a factorial randomized controlled trial in the American Journal of Clinical Nutrition. They took healthy older adults who already met the recommended daily allowance, raised their intake to 1.5 grams per kilogram per day using whey protein for 24 weeks, and measured muscle power, physical function, and mass. Nothing improved.

A commentary in The Journal of Physiology stated the conclusion plainly: raising protein intake without raising physical activity is unlikely to improve muscle health.

The variable separating those results is not the protein. It is whether anything asked the muscle to grow.

 

What Is The Muscle Full Effect

The muscle full effect is the point where your muscles stop responding to amino acids, usually within about two hours of eating protein, even though those amino acids are still circulating in your blood.

Researchers at the University of Nottingham gave eight healthy young men 48 grams of whey protein and tracked muscle protein synthesis with repeated biopsies. Between 45 and 90 minutes after the dose, myofibrillar protein synthesis climbed from roughly 0.03 percent per hour to roughly 0.10 percent per hour. Then it fell back toward baseline while blood amino acid levels stayed high.

The muscle had switched off with fuel still in the tank. The authors named the state "muscle full."

A follow-up study tested whether you could override it. Sixteen men around age 70 received 15 grams of essential amino acids, and half of them got an additional 3 grams of leucine 90 minutes later. Leucine is the amino acid most strongly linked to triggering synthesis. The top-up produced no additional response. Once the muscle goes full, adding a better ingredient does not restart it.

These are small, tightly controlled laboratory studies, and the numbers come from healthy volunteers under infusion conditions rather than from everyday eating. The pattern, though, has held up across more than two decades of replication.

 

What Is The Idle Protein Problem

The idle protein problem describes what happens to protein that arrives faster than your muscles can use it, which gets burned for energy or routed elsewhere rather than built into muscle tissue.

A dose-response study at McMaster University gave six young men 0, 5, 10, 20, or 40 grams of egg protein after leg resistance exercise. Muscle protein synthesis rose with each step up to 20 grams, then stopped rising. Above that threshold, leucine oxidation increased sharply while synthesis stayed flat. The extra protein was being burned, not built.

Idle does not mean useless. Protein above the muscle-building threshold still supports satiety, bone tissue, immune function, and nitrogen balance, and those benefits are real. It simply is not doing the job most people are buying it for.

This is the cleanest explanation for the Tufts result. Those participants ate substantially more protein for 24 weeks. Without a stimulus telling their muscles to expand, most of that surplus went idle.

 

How Resistance Training Changes What Your Body Does With Protein

Resistance training makes your muscles more sensitive to protein and keeps them that way for up to a full day, which raises the ceiling the muscle full effect sets.

Researchers gave 15 young men a deliberately submaximal 15-gram dose of whey protein under two conditions: at rest, and 24 hours after a bout of single-leg resistance exercise. A day later, the trained leg was still responding more strongly to that small dose than the untrained leg. The sensitization outlasted the workout by a wide margin.

Then there is the study most often cited to argue the muscle full effect does not exist. Researchers at Maastricht used a quadruple isotope tracer method to compare 25 grams of protein against 100 grams, and reported that the larger dose produced a greater and longer response lasting beyond 12 hours, with no ceiling in sight.

Read the design, though, and the apparent conflict disappears. That trial was run during recovery from resistance exercise. It did not disprove the ceiling. It documented the condition under which the ceiling lifts.

How Much Protein Do You Actually Need To Build Muscle

Research points to roughly 1.6 to 2.2 grams of protein per kilogram of body weight per day while you are training, with gains flattening near the bottom of that range.

The most-cited number comes from a meta-analysis pooling 49 randomized controlled trials and 1,863 participants. Protein supplementation improved strength and fat-free mass during resistance training, but intakes beyond 1.62 grams per kilogram per day produced no further gains. The confidence interval around that breakpoint ran from 1.03 to 2.20, and the authors suggested about 2.2 grams per kilogram as a prudent upper target for anyone chasing maximum gains.

Worth knowing: the popular "1 gram per pound" target works out to about 2.2 grams per kilogram. That sits at the outer edge of the statistical uncertainty, not at the center of the estimate. It is defensible. It is not the number the data actually points to.

The same analysis found two other things. Supplementation worked better in people with more training experience, and its effect on fat-free mass shrank as participants got older.

Why The Tufts Whey Protein Study Does Not Mean Protein Is Useless

That trial tested extra protein in people who were already eating enough, and it included no resistance training group.

The participants were healthy, free-living older adults reporting intakes at the recommended daily allowance. Researchers pushed them to 1.5 grams per kilogram per day for 24 weeks. Measures of muscle power, physical function, and mass did not move.

What that shows is narrow and useful: piling protein on top of already-adequate protein, with no change in training, does not produce measurable muscle benefits in this population.

What it does not show is that protein is unnecessary, that protein supplements never work, or that protein fails to matter when paired with training. No arm of the study tested that pairing. The lead researcher's own recommendation, once the results were in, was resistance training.

 

When Protein Timing Around Workouts Actually Matters

Timing matters far less than most people assume, because the sensitized window after training lasts up to a full day.

The idea that you have 30 minutes to get protein in before your workout goes to waste does not survive contact with the evidence. Muscle stays responsive to protein for roughly 24 hours after resistance training. A protein source two hours later still lands inside the window. So does one four hours later.

What actually moves the needle is simpler. Hit your daily total. Spread it across three or four eating occasions rather than loading it all into dinner. And treat training days as days you do not want to fall short, since that is when your muscles can use what you give them.

The practical failure point is usually access, not knowledge. A long afternoon, a missed lunch, and a gym session at 6pm turns into a low-protein day. Keeping something portable on hand covers that gap, whether that means Greek yogurt in the fridge, a can of tuna in your desk, or a Lenny & Larry's Protein Cookie in your bag. The specific source matters less than whether it is actually available when the day goes sideways.

Protein is the material. Training is the work order. Send the material without the order and it sits idle, which is the whole reason two honest studies can reach opposite conclusions about the same nutrient.
